Quick answer
What is a HYROX race actually like?
You start with a 1 km run, then hit your first station, then run again, repeating until you have done all eight runs and all eight stations. The order is fixed worldwide, so you always know what is coming next. The clock runs continuously, including in the RoxZone (the transition area between the runs and stations), so smooth transitions are part of your time.
| # | Station | Volume |
|---|---|---|
| 1 | SkiErg | 1000 m |
| 2 | Sled Push | 50 m (4×12.5 m) |
| 3 | Sled Pull | 50 m (4×12.5 m) |
| 4 | Burpee Broad Jumps | 80 m |
| 5 | Rowing | 1000 m |
| 6 | Farmers Carry | 200 m |
| 7 | Sandbag Lunges | 100 m |
| 8 | Wall Balls | 100 reps |
The early stations feel manageable; the back half (sandbag lunges and 100 wall balls on tired legs) is where most first-timers slow down. That is normal and expected. Pacing the start conservatively is the single best thing you can do.
How do you prepare for your first HYROX?
A handful of priorities take a beginner from sign-up to finish line. None of them require a specialist gym, just consistency over a few months.
Build a running base first
Running is more than half the race. Get comfortable running 5 km continuously, then add a couple of easy runs each week. You do not need to be fast, you need to keep moving on tired legs.Train the stations you can access
Wall balls, lunges, burpees and rowing need no special kit. For the sleds, use what your gym has or substitute heavy pushes/pulls. Greasing these movements removes most race-day surprises.Practise running after a station
The defining skill of HYROX is running on legs that a station just trashed, "compromised running". Do a few sessions that alternate a station effort with a short run so it does not shock you on the day.Pick the right division
Race Open (the standard loads) or split the work in Doubles or Relay. Pro is open to anyone too, it just uses loads roughly 20–35% heavier. That is for later.Do not rely on HYROX-specific work alone
The eight movements matter, but they are not enough on their own. Build a strength base with compound lifts, squats, deadlifts, Bulgarian split squats and an overhead press, so your legs, back and shoulders hold up under fatigue.Rehearse the simple stuff
Know the station order, plan to break the wall balls into sets, and aim for smooth transitions in the RoxZone: the clock never stops there.
What counts as a good beginner time?
A first-timer in the Open division typically finishes in roughly 1:20–2:00. Treat that as a published range, not a target to stress over. times vary widely by division, age and gender. treat these as published ranges, not guarantees. Your only real job on debut day is to keep moving and cross the line. When you want to get faster, our complete HYROX guide and the station deep-dives show you where the time actually hides.
